How can I edit a video to make it stop at a specific frame for a couple of seconds, add caption then continue playing like normal
*i would like to make the music pause at this specific frame as well and then continue from where it left off

Cut the video at the point you wish both video and music to stop, create a still of the last frame, that you wish to stay on screen for a while. Place this still on the timeline for the desired length of time, add caption, place rest of video and audio next to the still on the timeline and away you go.

I have to do this a number of times I may just have to slow down the play back speed during certain points instead

There is a menu option to create the still from the current frame right within the program. So as skier-hughes said, it is pretty quick to do.

Using the Playback Speed option requires cutting the clip, probably twice.
Then applying Playback Speed, otherwise playback speed will be applied to full clip.
Quicker to cut once, take a Snapshot (Project Playback-Edit-Take Snapshot), the image will be saved to the working folder, a thumbnail placed in the library, drag Snapshot to timeline.
I suppose it depends on exactly what effect you are actually trying to create.
